Melatonin 3 mg: is it the right dose?

Quick answerMelatonin is a hormone your brain makes in the dark, and 3 mg is one of the most common supplement doses. A 2025 review notes that doses of 0.3 mg and 1 mg can produce nighttime levels similar to those of young adults, while higher doses keep levels up longer and can cause next-day drowsiness. Clinically, melatonin is often prescribed at 3, 6, 9 or 12 mg. The NCCIH says melatonin may help jet lag and delayed sleep phase, but evidence is too weak to recommend it for chronic insomnia. Start low and talk with your doctor if you take medicines.

Is 3 mg of melatonin a lot?

DoseWhat the sources say
0.3 mg to 1 mgProduced nighttime levels like those in young adults
3, 6, 9, 12 mgTypical clinical prescribing doses
More than 12 mgNot enough data when combined with other psychoactive drugs
Up to 20 mgUsed clinically, but no FDA maximum exists

A 2025 review in CNS Spectrums says low doses work well for insomnia because they best mimic a normal circadian rhythm. A review of 16 studies in adults over 55 found higher doses lead to higher blood levels for longer, raising the chance of daytime drowsiness. So 3 mg is a common, moderate dose, but it is higher than the low doses that best mimic natural levels. Talk with your doctor about the right starting dose.

When to take melatonin

Timing matters as much as dose. The 2025 review concludes that the best time is around 6 PM, or 1 to 2 hours before bedtime, and elsewhere suggests 3 to 4 hours before your desired sleep time for falling asleep earlier. NOW Foods' 3 mg label directs taking 1 capsule near bedtime with water.

Being exposed to light at night can block your body's own melatonin, according to the NCCIH, so dim screens and lights in the evening too.

What melatonin helps with

Safety

Keep melatonin away from children

The NCCIH highlights growing problems with children and melatonin. A 2024 CDC report estimated 11,000 emergency department visits from 2019 to 2022 for unsupervised melatonin ingestion by children 5 and younger, many involving flavored products such as gummies. Reports to U.S. poison control centers about people 19 and younger rose from 8,337 in 2012 to 52,563 in 2021.

Store adult melatonin out of children's reach and sight. Parents considering melatonin for a child should talk with a health care provider first.

Label accuracy and how to choose

The NCCIH reports that in a 2017 study of 31 melatonin supplements, most did not contain the amount on the label, and 26 percent contained serotonin. That makes brand choice important.
